Ultradian Rhythm Management for Knowledge Work

Ultradian rhythms are roughly 90-minute cycles of higher and lower arousal that occur throughout the day, discovered by sleep researcher Nathaniel Kleitman (who also identified REM sleep). During sleep, these cycles manifest as the alternation between REM and NREM stages. During waking hours, they manifest as roughly 90-minute waves of focused energy followed by 20-minute troughs of lower alertness. Peretz Lavie's research confirmed that cognitive performance, alertness, and physiological arousal follow these ~90-minute cycles. The implication for knowledge work is profound: fighting the ultradian trough (powering through with caffeine and willpower) degrades performance and accelerates burnout, while aligning with the rhythm (working intensely for 90 minutes then recovering for 20) produces more output with less exhaustion. Tony Schwartz and Jim Loehr applied this to their 'Corporate Athlete' model, arguing that elite performers in every domain manage energy, not time, by respecting ultradian boundaries.

When designing your daily work schedule. When afternoon energy crashes feel inevitable (you may be fighting your ultradian trough). When you want to increase deep work output without increasing hours. When burnout symptoms suggest you're overriding natural recovery signals.

Structure your workday around 90-minute deep work blocks followed by 20-minute recovery breaks. During the 90 minutes, eliminate all distractions and work at full intensity. During the 20-minute recovery, genuinely disengage: walk, stretch, eat, socialize, or rest. Do not use recovery periods for shallow work (email, admin) — this doesn't allow neurological recovery. Track your natural energy waves for a week: most people have 3-4 high-energy 90-minute windows daily. Schedule your most demanding cognitive work into those windows and batch routine tasks into the troughs. This single structural change often produces 30-50% more high-quality output.
