Emotional Regulation Toolkit (DBT-Informed TIPP Protocol)
A four-technique emergency protocol from Dialectical Behavior Therapy for rapidly reducing emotional intensity when you're in crisis or emotional flooding. TIPP: T — Temperature: Apply cold water or an ice pack to your face (especially forehead and cheeks) for 30 seconds. This activates the dive reflex, immediately lowering heart rate and calming the nervous system. I — Intense Exercise: Do 20-30 minutes of vigorous exercise (running, jumping jacks, pushups) to metabolize stress hormones. Even 5 minutes helps. P — Paced Breathing: Exhale longer than you inhale (4-count inhale, 7-count exhale). Extended exhales activate the parasympathetic nervous system. Do for 2-5 minutes. P — Progressive Muscle Relaxation: Starting from your feet, tense each muscle group for 5 seconds, then release. Work up to your face. The full cycle takes 10-15 minutes. Use these techniques IN ORDER of urgency: Temperature for crisis-level emotion, then exercise, then breathing, then relaxation. Each technique takes the edge off enough to access the next one.
When to use it
When emotions are at 8/10 or above and you cannot think clearly. During panic attacks, rage episodes, intense grief waves, or overwhelming anxiety. Before making any decision while emotionally flooded. When you need to calm down FAST to function in a meeting, conversation, or crisis.
How it can help
Provides the fastest evidence-based methods for reducing emotional intensity when thinking-based strategies are impossible (because the prefrontal cortex is offline during emotional flooding). The temperature technique alone can reduce heart rate by 10-25 BPM in 30 seconds — faster than any other technique. These are not coping strategies; they are physiological interventions that work whether or not you believe in them. Immediately actionable: the next time you feel overwhelmed, splash cold water on your face and notice the immediate shift.
