Implementation Intention Formula (Gollwitzer)

A goal-achievement protocol based on Peter Gollwitzer's research showing that specifying the when, where, and how of goal-directed action doubles to triples the likelihood of follow-through. The formula: 'When [SITUATION X] occurs, I will perform [BEHAVIOR Y].' Step 1 — Identify the goal behavior you want to perform. Step 2 — Identify the specific situation that will trigger it: a time, a place, a preceding event, or an emotional state. Step 3 — Write the if-then statement: 'When it is 7 AM and I am in the kitchen, I will do 10 minutes of stretching.' 'When I feel the urge to check social media during work, I will instead write one paragraph.' 'When my colleague criticizes my work, I will take three breaths before responding.' Step 4 — Mentally rehearse the if-then connection 3 times. Visualize the situation occurring and yourself performing the behavior. Step 5 — Deploy and track. The mechanism: implementation intentions create a mental link between the situation and the response, delegating the initiation of action from conscious decision-making to automatic pattern-matching.

When to use it

For any goal where the challenge is initiation, not ability. Exercise goals, study habits, dietary changes, medication adherence, emotional regulation, procrastination management. Especially useful when you know WHAT to do but struggle with WHEN to start. Pair with every goal you set — an implementation intention costs nothing and significantly improves odds.

How it can help

One of the most robustly supported findings in behavioral psychology: over 200 studies show implementation intentions roughly double goal achievement across domains (exercise, studying, healthy eating, medication adherence). The technique works because it removes the decision point — you've already decided what you'll do; you just need the trigger to occur. Takes less than one minute to create and requires no tools, apps, or willpower. The obstacle-focused version ('When I feel the urge to...') is particularly powerful for breaking unwanted habits.
