Temptation Bundling Setup Protocol

A self-regulation protocol developed by behavioral economist Katy Milkman that pairs an activity you SHOULD do but don't want to with an activity you WANT to do but feel guilty about. The setup: Step 1 — List your 'want' activities (guilty pleasures): binge-watching shows, listening to favorite podcasts, eating at favorite restaurants, scrolling social media, reading trashy novels. Step 2 — List your 'should' activities (virtuous but aversive): exercising, doing laundry, filing taxes, meal prep, cleaning. Step 3 — Match pairs where the 'want' activity can be enjoyed simultaneously or immediately after the 'should' activity: 'I only listen to my favorite podcast while running,' 'I only watch Netflix while on the stationary bike,' 'I only eat at my favorite restaurant after completing my weekly meal prep.' Step 4 — Enforce the linkage: the 'want' activity is ONLY available during or after the 'should' activity. This is critical — if you decouple them, the technique stops working. Step 5 — Start with one bundle and add more only after the first is established.

When to use it

For any regularly recurring 'should' activity that you consistently avoid: exercise, household chores, administrative tasks, professional development, meal preparation. Works best when the 'want' activity is consumable (audio, video, food) and the 'should' activity allows for simultaneous consumption (cardio, cleaning, commuting).

Transforms the willpower equation from a battle (forcing yourself to do something unpleasant) into a deal (combining unpleasant with pleasant). Research shows temptation bundling increases gym attendance by 29-51% compared to willpower alone. Particularly effective because it doesn't require you to become more disciplined — it restructures the incentives so that the desired behavior becomes the path to pleasure rather than an obstacle to it.
