(3) Noise: White noise machine or earplugs for inconsistent noise environments. (4) Reserve the bed for sleep and intimacy only — no work, no screens, no eating. Behavioral protocol: (5) Consistent wake time 7 days per week (more important than consistent bedtime). (6) No caffeine after 2 PM (caffeine's half-life is 5-6 hours). (7) No alcohol within 3 hours of bed (alcohol fragments sleep architecture). (8) No vigorous exercise within 3 hours of bed (but morning/afternoon exercise improves sleep).
